Couldn’t get my HR up or get much over threshold power. Vo2 breathing rate was therefore like 50w short. I still did 3 hills as it was on my route but literally survived up them.
This is week three of 3 hard build weeks so I only have to slog through to Monday then I can have a few days easy.
Bike is good. Felt fast around 20-25mph but the wind was hard to gauge today so could just have been when the wind was favourable 🤣
It kind of exactly what I expected. Chunkier and slightly blunter than my race bike but tighter and more nimble than the diverge.
Feels like an awesome century bike so I better try one on Sunday and see 😀

My old Workswell R066 was my race bike. Basically a Cervello R5 copy.
I’d say it’s slightly faster steering than this and just that bit lighter. But stopping on it was always a gamble 🤣 And it flexed like mad under sprint power.
I’ll play the weekend by ear but I find it’s amazing how much I can turn around in 48hrs now.
Hot bath tonight, early to bed, fairly chill tomorrow at work, early to bed then an endurance ride Saturday and century Sunday should be doable.

Not sure, I think the sessions are getting closer to reflecting IRL racing, an MTB race will often have a short climb with a single track descent after, that maybe?

The 3rd week day session I do is a Zwift race, tonight I had 48 mins at threshold or above in a 58 minute race with the most consistent being an 8:29 climb up the Volcano, I guess thats more reflective of real life. Saturday will be 5min on at 4wkg, 5 min off x 5, with Sunday a 3hr Z2 ride.

@Dirtyrider the way to think about it is that if your goal is to increase (say 3 min) power then you want all the lactate cleared for the next effort. Hence making the recovery the same length (or longer) as the work. That way every peak is as crisp and as high as can be.
Once you have that Vo2 power established, you then need to improve your ability to do those efforts with blood lactate already elevated. Hence shortening the recovery period.
The HR trace for these is totally different and instead of roughly mirroring your power (with lag), it will stay higher and higher during the recovery periods and peak higher and higher during each work period.
It’s about race specificity and being able to attack one more time when everyone else is gassed (or match their attacks).
The flip side is your outright power in the last work interval may be closer to threshold than the first. Ie it’s not about time in zone but ‘time in zone whilst wanting to die’ 🤣
They’re evil and hence reserved for close to your peak 😃

I haven't ridden for 4 weeks except for the two hire rides in Dubai. Today might be the day though, but only because I have to wait for paint to dry in the bathroom.
I'll take it as a positive sign, that I did a night shift last night which was an MEAU bed watch job, 12hrs, same seat, no break, but no issues, which I wasn't aware of until 1hr before so couldn't cancel and leave them in the shit, got home at 730am, slept, had a teams meeting at midday, then went and picked the boys up took them to the climbing place, got home at 715pm, and when I usually would have just slumped on the sofa with a beer (I mean I have one now) I though, ummmm lets jump on Zwift, a Crit was the first race available, thought yer I'll do that as I didn't know what to do really, and you have to have some fun sometimes
and it was alright, probably get cat busted, but prior to today, I was a C, it started and I saw the B's come out their pen just ahead, and I thought I can blow this group up in the first 30 seconds, made the bridge and dragged some with me, was Downtown Dolphin and the drag strung it out on lap 2/3, I forget, and I lost the group, only 2 hung in, one finished on 4w/kg 😂 and the other finished 30 seconds up the road, big lull in the middle down to 238w for a 2 1/2 minute lap, so on lap 11/12 I tried to blow it up again, had an aero or a van, and used it like 30 seconds before the climb, hammered it, then hammered the "climb", really strung it out but couldn't get the separation and gassed myself, held on to half sprint and ended up 4/5 in the group and 6th overall
however, numbers
did 278w NP with an av HR of 169bpm
in November 22 I did 228w NP with an av HR of 183bpm over a similar (shorter) length race
I'll take that for 6 months, well 3 really, as I did nothing else until mid January 23
very happy how things are progressing
and as another positive point, bored on bed watch last night while they slept, I was idly scrolling through my phones pics, on the 26th June 2021 I had a pic at work on the scale reading 90.6kg, no idea why I took it at the time, might have been a break point i guess, I'd noticed the weight gain at the time but blamed it on anti-depressants, assuming if I stopped them it would drop back off, ignoring the eating/drinking/lack of exercise, which I did, for me for the better, my uniform work clothing hasn't changed much, and the last pic I took was about 2 weeks ago, at 80.4kg, so 10kg off, but again, 8 of that 10kg has been since mid January probably as I logged 88kg as my weight on MFP on 26/1
Tesco sell kettlebells, recently, every time I go shopping I pick up a 6/8/10kg one, and it blows my mind

What with the weather and the new bike, I really really really! want to ride today. The plan was to do a flattish shop-ride loop from the other week. But annoyingly one of my occasional flare ups of gout has struck! That was partly why Thursday was a flop- I just couldn't get the power through my left ankle. I was hoping it would have subsided by today but it was just as angry this morning. May kit-up and set off and let the first hill up my road decide whether I go or not....

I’m struggling to get out in a bike at all this long weekend with family things on. Hoping to get out for a couple of hours tomorrow - either road bike (although I need to test I’ve bled the brakes ok first - and check everything is tight from the build) or perhaps ride my hardtail from the door and make it an old school bridleway ride around Upton Cheney. If the latter it’s a waterproof sock job as one bridleway is essentially a rocky stream bed up, then down on the way back. It won’t be exciting but it has got 2 punchy climbs up lansdown hill on the edge of bath - so it’s worthwhile metres into the legs.
Ended up doing the Banjo “17mph” group today. Made a nice 50mile ride from home and back.
My ankle actually seemed to feel better the more I rode thankfully.
It was a lovely route they had picked with some really pretty roads. And a nice easy but not boring pace.
Then we hit the B4000 back to Newbury and I decided to throw in a bit of an effort and tow everyone home 🤣 I did 25mph for 20minutes into a headwind (but slightly downhill) and I tapped out 321w at tempo HR. Annoyingly that’s only 3.3w/kg 🤣
New bike was ace apart from the seat post slipping a bit. Need to have a go with some grip paste later and get it right.

Well I made it out for a century on the new steed. The wind wasn’t overly helpful today, (certainly not like it was for the second half of my combined groupride/solo century the other week when I was doing 28mph down the A4 🤣)
I probably went out a little hot and didn’t really factor in my fatigue but I was pretty gutted to miss the magic 5h moving time by just 13 minutes 😭
Fitness score is up to 87 now so it’s time to enjoy recovery week with a clear conscience 🎉

Had a quick first ride on the road today on the Dolan and other then a quick adjustment of the front mech rotation screw it went without a hitch. Rear brake lever could be a bit firmer bleed wise - but the front brake is perfect - stoppie levels of power.
Bike feels great - really stiff under power - did a good few sprints and it felt quicker than the caad up inclines. Yet it’s way more comfy at the front end over broken tarmac which is brilliant.
Got 3 uphill pbs and generally enjoyed myself on the new bike. Got to get the old frame and cranks sold as now busting for a power meter. Need to do some measuring and see if the 4iii is going to fit clearance wise between the crank and the chainstay - might be a bit tight. My cadence sensor won’t fit - although it’s a chunky Halfords one. If not it’s going to have to be a pedal power meter - probably the single sided assioma one.
Ah nice one Joe! Sounds like a great ride. Glad the bike was okay. My seatpost slipped twice more today even with carbon paste but managed to wedge some kitchen towel in to get home without more incidents 🤣

Why’s your seat post slipping? I’m on a carbon post in a carbon frame for the first time so wanged a load of carbon paste in and torqued it to 4nm and seems ok. It’s a bargain USE alien post (£20 USE outlet) and I’ve read the head can slip but that’s fine done up VFT so far.

The fronts of my quads hurt today - I didn’t expect that. Must have been the sprinting I did yesterday out on the bike. It was all quite unstructured just having a play on a short ride really - mostly to test out and shake down the bike.
Meant to do a ramp test tomorrow I think - although ai ftp is predicting I’ve got an ftp of 258w and I’m slightly tempted just to take that rather than do another ramp test again tbh. I normally find if I do a ramp test I can get a slightly higher ftp than ai is predicting but it’s generally not too far off ball park.
Would rather take the ai one and do a proper tr training session tomorrow with the time.
Yeah I don’t think it’s unique to them though. I’ll have a play later and try and find a neat solution.
I’d definitely take the aiFTP and train instead. (Although the ramp test plus some endurance is still a reasonable session).
Perhaps do both. I know Ed Laverack likes to say ‘training is testing, testing is training’ so maybe do 2x10 (or some other variation) at your suspected ftp and see where your HR is?
Taken the AI and it’s replaced the ramp test with a vo2 session. Not going to fit an hour in tomorrow so will take a 45 min version of it instead. Weather look crap again this week so might try and do an endurance turbo for an hour or so Wednesday night and then there’s another vo2 scheduled Thursday.
I think TR has got to a ‘build’ part of the training plan so it seems to be going bonkers with vo2 and threshold sessions for the foreseeable. Looks like August is the next sweet spot session. Hmmmn.
Think I’m going to reset a plan to do another sweet spot base low block as there’s more benefit there for me I reckon.
Reset the plan aiming at a weekend in June when I’ll probably do 3 days in a row of mtb in Wales. Thinking middle day Dyfi bike park uplift with pedalling days either side of it - but not sure what / where yet.
It’s going to be a brutal first block of sweet spot by the looks of it - I’m around ‘4’ in terms of progression so lots of long intervals that I hate. Joy! I think that’ll be more productive for me then all the vo2 that was scheduled tbh. Once I’ve got past that weekend I’m going to set training for the enduro I’m planning to do in October I reckon. Want to be really fit for that so all I have to worry about is the tech downhills - looks like the last one at Newnham Park was carnage.

1-4 has a tough hill that 90% of people walked. 5 had 100% walk rate.
You could climb 1-4 if you really wanted and a few manual bikes did but there's nothing to be gained from it. You actually miss out on certain social aspects of it as you're not chatting to the fella you just chased down hill. You're going a bit faster but not 2* faster uphill.
As it's not a mash up you can only ride each stage once anyway, so finishing quicker doesn't give any benefit

Yeah I think there's good evidence saying it all helps. Probably not as good as the 1x longer ride as you have two warm ups to factor in but come the end of the week, then the cumulative time all adds up.
You could also make the evening ride HIIT, not eat many carbs afterwards, ("sleep low" as it were), then do the next AM endurance workout fasted and then eat normally. I have read about two a days being used like that to get a stronger fat burning response.
I think 2 a day is a more useful tactic for running as you can accumulate more time without smashing your body to bits in one long run.

I had the same with my frame (different brand, mind). Managed to get a thin strip from an old inner tube down the back, opposite the clamping force. That's worked well

Sad times - I’ve just been measuring and a 4iii Precision / Stages powermeter won’t clear the chainstays on the left hand only meter option.
The 4iii Precision 3 (which is way more expensive) might just about clear but I think it’ll be tight.
Ultegra cranks don’t really have any other options other than pedal based really - because the right hand arm and spider are all in one place.
So I think my only vaguely sensible priced options are the precision 3 and check carefully to make sure it fits (but could be returned if not) or the Favero Assioma Uno. The latter would mean a change in pedals away from Shimano spd-sl - although I don’t love my current pedals tbh. Always found them a bit awkward to get clipped in - especially when you’re in a hurry pulling away from traffic lights etc.

To be honest, if your main structured training is indoors on the turbo then it’s perhaps not the end of the world.
However… I don’t think folk appreciate how uniquely insightful a metric it is! Run and swim training methods are in the dark ages V cycling for example (running power meters don’t really work properly yet).
Being able to know your external workload precisely is so incredibly amazing that I never fail to be impressed every time I go on a ride with a power meter, and I’ve had one for about 7 years 🤣
What’s bonkers is how people with power meters can still pace their rides so badly 😱
I’ve stuck my caad12 frame and cranks on eBay and see if they sell. If they do then I think it’s probably new pedal time 😝
As the weather gets better I plan to try and get out on a week night in the road bike with some quick (er) people on road bikes to push me on a bit more. A chaingang would be ideal but not one full of 65kg people with 350w ftps though…

Did another ramp test today, 4 weeks into dirt destroyer and I was feeling I'd gone above the normal progression of the plan, the recent over/unders were fairly comfortable and we all know that's not how they should be!
So, 4 weeks ago I was back up to 242w, today I got 262w 😁 weight hasn't changed much if anything, still around 75kg +/- 0.5kg depending on the day, so that's me at 3.49w/kg.
Still a way off my best of 279w and 73kg but getting there. And...
I reckon 6 weeks of dirt destroyer will set me up nicely, hopefully back up to 260w or so.
Seems I've done that, 4 weeks in! I'll be very very happy if I can eek out a few more watts and get close to 270w in the next 2 weeks.

Got someone enquiring about the caad frame already - fingers crossed it sells quickly. Stuck it on eBay for £395 or offers - caad 12 disc / Cannondale Si cranks with spiderings (compact) and spare fsa rings (36/52) / bb / headset / seatpost / stem and spacers / front post mount hydraulic brake caliper / tools for crank removal and chainring lock ring etc. Hoping that’s a sensible / realistic price.
Did my 3 sets of 8x1min threshold outdoors today and it came bizarrely easy considering I’m still deaf / ill. Found 24 intervals at 300w haven’t left my legs hurting despite a PM calibration To ensure the power was correct.

three sets of 8, with 5 mins between sets. Each 1 min interval has 20s on the first set, 15s on the second set then 10s on the third set.
It felt much harder on the turbo in the last few weeks, but evidentially my outdoor power is 12% higher which accounts for the apparent ease I suspect.
7x3m at 109% FTP with 3m rest between each ticked off today ✅
max HR was 176bpm v the same session last Wednesday which was 185bpm
1m23s in Z4 Threshold (174-193) v last week 13m 13s 🤷♂️, didn't even get above 174 until the last 8 seconds of the 4th interval
guess I need to nudge the 109% on a bit 🤔
I did this one today - just a 45 min ‘threshold’ session - although it’s quite a low progression version at this stage as I haven’t done much threshold work on the turbo yet. Noticed on career stats I’m well up on sweet spot, vo2 and endurance vs tempo and threshold work. So when I do ad hoc ones I’m thinking I might fill those gaps a bit. On threshold I think I’m going to try and get some over unders in there as they’re generally pretty nasty!

Thought I'd switch it up a little tonight, did my first race on Zwift since September... 😬
At least I was able to enter C cat rather than B!
Came 17th out of 126 on Zwift, 14th place on Zwiftpower. I was fairly comfortable sitting with the front pack for the whole race, doesn't really feel as if I was going to drop off. Just the final sprint let me down a bit, I hit 835w but couldn't hold onto the final sprint power for more than 10 seconds or so.
It was a very flat race, so better for heavier riders with more watts, and in fact I was the highest placed rider under 80kg (75.4kg)! Most of the top 10 were at or above 90kg, averaging 260-300w, there's me averaging 241w @ 3.2w/kg. 🤣 Not too bad Vs my last race which was in B cat where I averaged 256w @ 3.5w/kg, and came 57th out of 75.
Excellent work mate. That's a good result and decent sprint.
I still find some of the sprints a little hard to grasp as 1000w sprints are far from uncommon in C.
I raced the same course with Robbo the other day. I got 20th, our times was 5s slower than your race
We made 2 attempts to break away, first one we took 10 riders out the group, 2nd attempt, Robbo went, I kicked past him, held it up the incline but by the time we went round the roundabout we got closed again
I averaged 259w for mine.
@joebristol I think I've done Hobson or its variations before and found it really useful for getting q sense of what threshold feels like. Obviously you don't get the '8 minutes in' feelings but I think the intervals are long enough to feel the rhythm.
I've got 4 x 8min to have a go at on Monday and am just having a look at strava to find the right hill to do them on. That said, I'm due an FTP reassessment on Sunday (I use the AI tool cos I hate testing) which might end up adapting that workout away.

Cycled to work and back today and on the way back in particular I got into a nice rhythm and pb’d a 6 minute segment that my previous best was when drafting with another person for most of it several years ago on a light carbon race bike. Feeling pretty good right now - all the turbo stuff is definitely paying off out on the real bikes.
I know what you’re saying on the testing - the occasional ramp test is ok - but sometimes TR wants to do them a bit too often. I took the AI one this time round for the first time ever.
There’s an interesting Zwift insider article about why heavier riders do better in the lower categories (because they are w/kg based). Basically, the bike weight is a smaller proportion of their overall system weight so their total w/kg is higher. Applies in real life too- most peoples kit/bike/clothing weighs about 10kg regardless of size. So the heavier rider at 3w/kg might still be doing 2.7 overall but the small one 2.4.

Exactly what I saw in my race last night!
Out with the 17’s for 50 miles today as one of the guys is moving to France so it was a farewell tour. One Cannondale Lefty, several cross bikes and a couple of gravel bikes made an appearance because of the threat of awful road conditions after last nights rain.
I had the 47 Pathfinder’s on at 35psi and to be honest, it’s only really the weight penalty you notice on that ride.
Even doing a few turns on the front it wasn’t really that different.
And I was able to dive bomb the hills in full knowledge I could actually stop if I needed to 🤣
Legs were a bit shocked after recovery week but still, intervals.icu emailed me to tell me I’d done 475w for a minute as a pb. (Although it’s not an all time PB- back in the day I could do 660 🤣).
Out again tomorrow for a steady couple of hours. Hopefully less spikes than today- anything Z2 with a bit of tempo here and there will be ideal.

Applies to me also. Today I had an immense OU set - 5m at 3.8wkg then 5m at 3.3wkg low cadence x 4 continuous. It was the latter that killed me, it was like pulling for a gap for 5 mins only to suddenly face a nasty draggy hill coming next. I failed the third interval with severe pain from mid calf to mid quad across my knees. I’m still ill though, still deaf with a hurty swollen ear canal that’s half closed. I’m hanging on to the fact that has caused my failure.
Likewise, a 3hr Z2 tomorrow, 10 x 1min vo2 max on Monday then a taper through the week into next weeks Southern XC. I hope I can get over this mystery illness.

I’m starting Build 2 this week (aiming for ToC) with the small matter of Dirty Reiver on Saturday 🤣
I’ll try training through and see how that goes. Chaingang or Hillingdon on Tuesday, Z1/Z2 Wednesday, vo2 ‘openers’ on Thursday, easy group ride up at Kielder on Friday evening, DR Saturday 🎉 and then maybe an easy lap of the reservoir before we drive back on Sunday.
@kryton57 - it sounds like you need a rest asap - give yourself a chance to recover. I guess you’re trying to hold on until taper week but if you’re ill you’re ill.
@crosshair - that an immense effect 475w for a minute whilst out on a 50 miler!
I went to Cwmcarn early doors this morning and rode Cafell round to the Pedalhounds DH track - descended that then plugged up the tarmac Forest drive round to the off piste where I descended round to the middle fireroad then the twrch final descent down to the car park (only had a few hours). Was good fun - mixture of a horrible climb that constantly hits hairpins and changes steepness so you can can’t a rhythm, a flowy downhill, steady tarmac climb (overtook a lady roadie who was in full gurn mode and don’t think she appreciated me spinning past on an enduro bike with coil shock / 2.5” tyres / covered in mud / with a backpack and knee pads on and giving her a cheery ‘keep going’), tech off piste descent.
Was 21.6km with 725m of climbing so not a bad effort for a couple of hours work. Beautiful day for it too - ground was wet but I’m so impressed with the Assegai I stick on the front wheel a few weeks back - just grips and grips and really confidence inspiring.
Strava pbs all over the place - but mostly uphill. Even though I’m riding the heaviest bike I’ve ever had - 34-35lb ish alloy Sentinel with lyriks and Kitsuma coil. The thing is an absolute animal downhill and spins along well enough. Just heavy and if you stand up to pedal it’s a bit soggy.
However… I don’t think folk appreciate how uniquely insightful a metric it is! Run and swim training methods are in the dark ages V cycling for example (running power meters don’t really work properly yet
Indeed! I always found it helpful but there were loads of people in the road club I was in that had no idea on their FTP,vo2 max or threshold power but would do very well racing.
Of course you can be good without a power meter or specific training. It just means that you get more performance from a given amount of training commitment.

Anyone here have any experience of using sugar water as gel substitute. Seen a few videos on ewetube about it and the idea of saving on packaging. I only really use gels for emergency boost. The videos on ewetube also seem to suggest just using sugar in bottles but I don't fancy that, quite happy with one bottle of water and one bottle of cheapo maltodextrin.
@anagallis_arvensis Yep! I have bought a couple of soft bottles (got a pair of 250ml ones and a pair of 500ml ones) and I put 200g of table sugar in a big mug, cover it in water, stir until it’s dissolved and decant it into those.
It’s basically like a big gel in consistency.
What I did the other week on my solo century was start drinking my bottle (with sugar in too), then at some point just squeeze the soft bottle into the regular bottle to top it up.
It’s actually easier for counting to not do that though because you don’t know what concentration is left.
If I’m out for 3hrs, with 200g in the soft bottle, I know it needs to be 1/3 empty by the end of hour one.
